Recovery at this volume
The thing that actually decides whether DUOX works.
2 min read
At six sessions a week, recovery stops being background and becomes the limiting variable. Almost every DUOX failure is a recovery failure wearing a programming costume.
Sleep — non-negotiable
8 hours, fixed wake time, seven days.
Slow-wave sleep drives the largest growth-hormone pulse of the 24-hour cycle, via increased hypothalamic GHRH activity against reduced somatostatin tone. It also drives glymphatic clearance. Fragmenting deep sleep does not shift that pulse — it reduces it.
Under 7 hours consistently, drop to Brut. You will grow more on four good sessions than six under-recovered ones, and that is not a motivational statement, it is what the volume-tolerance data implies.
Food — a surplus, actually measured
+10–15% over maintenance during accumulation and intensification. Protein 1.8–2.2 g/kg, carbohydrate 5–7 g/kg on training days.
Carbohydrate matters more here than on a four-day program. Glycogen availability determines how many hard sets you can produce before performance falls, and this program asks for a lot of them.
The signals to watch
| Signal | What it means | Action |
|---|---|---|
| Performance down 2 sessions running | Fatigue exceeding recovery | Deload now, not at week 6 |
| Resting HR up 5+ bpm for 3 days | Systemic stress | Cut volume 30% for a week |
| Joints ache before sessions | Accumulated joint stress | Substitute movements; deload |
| Sleep degrading despite fatigue | Overreaching | Deload immediately |
| Dread, not reluctance | The thing that precedes quitting | Take 3 days off |
Autoregulation
Each session, decide from the first working set of the first exercise:
- Feels normal or better → run as written
- Down 5–10% on the load → cut the last set of each exercise
- Down more than 10% → cut the session to the first three exercises, 2 sets each
- Second consecutive bad session → deload week, now
This is not weakness and it is not optional. A program you autoregulate for sixteen weeks beats a program you run rigidly for six and then abandon.
What recovery is not
Not supplements. No legal supplement meaningfully increases recovery capacity.
Not cold plunges after lifting — cold immersion blunts the acute inflammatory and satellite-cell response and reduces the mTORC1 signalling the session generated. You are attenuating exactly the signal you paid for. Keep cold away from lifting by six hours, or on rest days.
Not massage guns or compression. Pleasant, minimal effect on the thing that matters.
Recovery is sleep, food, and time. There is no fourth item.
