This is a complete hypertrophy program: every session, every exercise, every set and rep, the technique cues, the warm-ups, the progression rules, and what to do when it stops working.

It is built on one idea, and everything else follows from it.

The one idea

A muscle fibre grows when it is fully recruited and under high mechanical tension at the same instant.

Not "when you feel a pump." Not "when you're sore." Not "when you've done enough volume." Those are correlates at best. The two conditions are recruitment and tension, simultaneously, and they are only both satisfied in roughly the last five reps before failure.

Everything in this program exists to deliver those reps and then get out of the way so you can recover and do it again.

What that produces

Four sessions a week. Upper/lower, alternating. 50–60 minutes each including warm-up.

Per muscle: 3–4 hard sets per session, 2× per week, 6–8 working sets weekly. That is less than most programs prescribe, and the reason is in the mechanism lessons — not because less work is magic, but because the sets past a certain point in a session deliver progressively less stimulus at progressively higher fatigue cost.

Who this is for

Anyone from about six months of consistent training upward. If you have never trained, you will grow on almost anything for a year — run this if you want the habits right from the start, but you are not the person it is optimised for.

If you are advanced and have plateaued on high-volume programs, this is worth eight weeks of your time specifically because it is the opposite intervention.

Who this is not for

Anyone with a current injury, or a medical condition affected by exercise. Nothing here is medical advice and no program can assess you. See a physio or a doctor first; they can see you and I cannot.

Anyone under about 15, or still in a growth spurt. Loading is fine; maximal loading during rapid growth is a conversation for a professional who knows your history.

Anyone who wants to be told everything is settled. This course flags what is contested, because a lot of it is.

What is deliberately not in here

No supplements you do not need. No "anabolic window." No proprietary rep scheme with a name. No claim that this is the only way to train.

The program is a defensible set of choices, well executed. That is all any program is.
